Hi Gabriel, thanks for sharing! 

The knee needs to take its time, don't stress improvement with it. 

Traps and posture go together. I recorded a posture video where you learn about hip and lower back placement, and how that is the foundation for good posture. 

You can start on the standard pipeline with the 10 in 10, startup week, and move on to foundation program eventually. The mobility program is a great intro, but a lot of yoga is missing in it that you can now learn that will help a lot.

yes the front leg glute is where the pigeon is supposed to work, as a general rule. the front of back leg is better adressed in low lunge and king arthurs pose!
